Body Recomposition: Can You Lose Fat and Build Muscle at the Same Time?

“Coach, can I lose the belly and build some muscle at the same time, or do I have to pick one?”

I get asked this constantly, usually by someone who has just been told online that they must spend six months in a “bulk” before they are allowed to think about their waistline. That advice comes from competitive bodybuilding culture. It was never written for a 38 year old with two kids, a full time job and forty minutes to train.

The honest answer is yes, losing fat and gaining muscle at the same time is a real thing, it has been measured, and it has conditions. It is also one of the areas where the published research is thinner than the internet pretends. I am going to show you exactly where the evidence stops, because that matters more than any number I could throw at you.

What body recomposition actually means

Recomposition just means your body composition changed in two directions at once. Fat mass went down, lean mass went up or held steady. Your bodyweight might barely move, which is exactly why the bathroom scale is such a poor judge of it.

The common belief is that this only happens to complete beginners and to people carrying a lot of extra fat. Barakat and colleagues pushed back on that in a 2020 review in the Strength and Conditioning Journal, arguing there is a substantial body of literature showing the phenomenon in resistance-trained people as well, and that what drives it is progressive resistance training combined with evidence-based nutrition. I will be upfront: that paper is a narrative review and its full text sits behind a paywall, so I am working from its abstract, not from a hard trial result.

The one trial everybody quotes, and everything it does not say

The strongest single piece of evidence here is a study by Longland and colleagues, published in the American Journal of Clinical Nutrition in 2016. Forty young men spent four weeks in a large calorie deficit while doing resistance training plus high intensity intervals. The group eating 2.4 g/kg of protein per day gained 1.2 kg of lean mass, plus or minus 1.0 kg, and lost 4.8 kg of fat, plus or minus 1.6 kg. The group on 1.2 g/kg gained 0.1 kg of lean mass, plus or minus 1.0 kg, and lost 3.5 kg of fat.

That is a genuinely interesting result. Now here is the fine print, all of it from the paper itself.

  • It ran for four weeks. Not four months. Four weeks.
  • There were 40 participants, all young men. Not middle-aged, not women, not shift workers.
  • Training was fully supervised, six days a week. Every session, watched.
  • The deficit was extreme, around 40 percent below maintenance. That is not something I would program for a general client, and nobody should attempt that unsupervised.
  • The standard deviation on the lean mass gain was nearly as large as the average itself. Read that again. Some men in that group gained meaningfully. Some gained essentially nothing.
  • The authors call it a proof-of-principle trial. That is scientist language for “we showed the thing can happen,” not “here is what will happen to you.”

The number I am not going to give you

Every fitness article you have read on this topic tells you how much muscle you can expect to gain per month while cutting. I went looking for a peer-reviewed source for a typical rate of simultaneous muscle gain during fat loss, and there is not one. No published study gives a typical monthly rate. Those numbers you have seen circulating are coaching lore that got repeated until it sounded like data.

I am not going to convert Longland’s four-week figure into a monthly expectation either, because a supervised four-week trial in young men on an extreme deficit does not scale to your Tuesday. Anyone who hands you a confident “you’ll gain X kg of muscle per month while losing fat” is making it up.

So let us talk about the conditions instead, because those are actually well supported.

Condition one: you have to lift, and the lifting comes first

Without a resistance training stimulus, a calorie deficit is just weight loss, and some of that weight comes off your muscle. Janssen, Van Every and Phillips made this point clearly in 2023: on very aggressive deficits, lean mass loss is a real risk, and the priority order is resistance training first, then adequate protein. Not the other way around.

You do not need a complicated program. The 2026 ACSM position stand on resistance training, which pooled 137 systematic reviews covering more than 30,000 participants, concluded that the biggest gains of all come from going from no resistance training to any resistance training. It recommends training all major muscle groups at least twice a week, and puts roughly 10 sets per muscle group per week in the frame for muscle growth. It also found that training to failure and complicated periodisation are not consistently necessary, and that bands, bodyweight and home training all produce marked benefits.

Roth, Schoenfeld and Behringer reviewed 15 studies of trained athletes dieting in 2022 and found that those doing at least 10 weekly sets per muscle group showed low to no lean mass loss. They were careful to add that the evidence is insufficient to conclude that higher training volume is better suited to sparing lean mass. I take that as a sensible floor to aim at, not a promise.

Condition two: enough protein

Protein is the difference between the two groups in the Longland trial, and the effect shows up in the wider literature too. A meta-analysis of 24 calorie-matched trials in 1,063 adults found that higher-protein diets spared an extra 0.43 kg of fat-free mass compared with standard-protein diets, alongside slightly more fat loss. Modest, in the authors’ own word, but in the right direction. In adults aged 50 and over, a review of 20 randomised trials found that intakes at or above 1.0 g/kg a day retained more lean mass and lost more fat.

There is a striking supporting detail from the other direction. In an inpatient overfeeding study published in JAMA in 2012, participants eating normal or high protein gained 2.87 and 3.18 kg of lean mass, while the low-protein group gained none at all. Body fat rose about the same in all three groups regardless. Calories decided the fat. Protein decided whether any of the gain was lean tissue.

Condition three: a modest deficit, not a crash

This is where most people sabotage themselves. A savage deficit maximises the rate the scale drops and maximises the risk to your lean mass at the same time. Longland’s participants survived a 40 percent deficit because they were young, supervised daily, and eating a very high protein intake for four weeks. That is a laboratory, not a lifestyle.

A moderate deficit you can hold for months, with your protein handled and two or three lifting sessions a week that you genuinely turn up to, is the version of this that works for people with real jobs. It is slower on the scale. It is far better on the mirror, which is the thing you were actually asking about.

What to expect, honestly

If you are new to lifting, coming back after years away, or carrying a good amount of body fat, the conditions above stack in your favour and I would fully expect your waist and your strength to move in opposite directions for a while. If you are already lean and well trained, the same conditions apply but the returns get smaller, and that is when patience starts to matter more than programming.

What I will not do is put a number on your month. The research does not support one, and a coach who quotes you one is telling you a story. Track your training weights, take a waist measurement, take a photo every four weeks, and judge it on that. If you have any medical condition or you are on medication, check with your doctor before starting a deficit or a new training program.
