Fat Loss for Busy Dads: Training and Eating Around a Full-Time Job

The most common message I get goes something like this. Two kids, a ten hour work day, a commute, and by the time the house is quiet it is 10.30pm. He knows he has put on weight. He wants to know whether it is even worth starting if he can only manage two sessions a week, and whether he needs to eat differently from the rest of the family.
Short answer, from the research rather than from me: two sessions a week is not a compromised version of training. It is most of the benefit. Here is what that is based on, and what I would actually have you do.
The biggest jump is the first one
The American College of Sports Medicine published an updated position stand on resistance training in 2026, built on 137 systematic reviews covering more than 30,000 participants. Buried in a document full of programme variables is the line that matters most for a busy father: the biggest gains come from going from no resistance training to any. Not from finding the optimal split. From starting.
The same document is generous about how you do it. Bands, bodyweight and home based work all showed marked benefits. Training to failure and complex periodisation were found not to be consistently necessary. If your mental image of getting in shape involves a gym membership and an hour with headphones on, put it down. That is the version most dads quit.
For context on why this matters at all: the World Health Organization reports that 31% of adults worldwide, around 1.8 billion people, are physically inactive. Closer to home, Singapore’s National Population Health Survey 2024 reported obesity rising from 10.5% in 2019 to 2020 to 12.7% in 2023 to 2024, with the proportion at a BMI of 27.5 or above going from 20.7% to 22.8%. You are not unusual and you are not late.
How little actually works
There is a research literature specifically on minimal dose training, and a 2024 overview in Sports Medicine pulled it together. Some of what it reports:
- Single set training. One set per exercise, seven to ten exercises, two to three sessions a week, roughly 30 minutes a session, produced strength improvements in the range of about 4% to 39% across the studies reviewed.
- One session a week. The weekend warrior pattern produced strength improvements in the range of about 6% to 40%.
- Resistance snacking. Bouts of two to nine minutes have been studied, with one study reporting a 5% strength gain over four weeks.
The authors note that the weekend warrior and single set approaches have the strongest research support of the minimal dose options. Read those ranges as what they are: wide ranges drawn from very different studies, people and measurements, not a prediction of what you will personally gain. What they establish is that the low end of training volume is not wasted effort, which is the only question you actually asked.
The same pattern shows up in the aerobic literature. An analysis published in JAMA Internal Medicine found that people who fit their activity into one or two sessions a week had lower mortality risk than inactive people, and looked similar to regularly active people once total activity was matched.
Two sessions or three, honestly
This is where I have to be careful, because there is a popular claim that training once a week is as good as three times, and it is only true under a condition that most people ignore.
A meta-analysis in Sports Medicine Open compared training once a week against three or more times a week and found essentially no difference in strength gain, with an effect size of 0.03 (95% CI -0.20 to 0.27, p = 0.78). The condition is that the comparison was volume equated. Same total number of sets across the week, just packed into fewer sessions. Upper body did favour the higher frequency (effect size 0.48, p < 0.01), while lower body did not.
In practice, if you train once a week you almost certainly will not match the weekly volume of someone training three times, because you will not do triple the sets in one sitting. So the finding is not permission to train once a week and expect identical results. It is permission to stop worrying about how the week is arranged and start counting what you did across the whole week.
The 2026 ACSM position stand recommends training all major muscle groups at least twice weekly, which is also what the WHO 2020 guidelines say for adults, and what Singapore’s Health Promotion Board adopted in the Singapore Physical Activity Guidelines. Two full body sessions a week is the target. Everything above that is a bonus, not a requirement.
What to put in the 30 minutes
Keep it to a handful of movements that between them cover your whole body: a squat pattern, a hinge, a push, a pull, and something for the trunk. Two full body sessions covering all of those satisfies the twice weekly recommendation without any planning.
On loads and reps, the guidance is consensus rather than a single finding. ACSM’s 2026 stand gives around 80% of one repetition maximum with two to three sets per exercise where strength is the goal, and around ten sets per muscle group per week where size is the goal. Singapore’s guidelines describe eight to twelve repetitions per set as a general good practice. All of that is a reasonable starting shape, not a law. What actually needs to happen is that the work gets harder over time, whether that is more weight, more reps or better control.
Eating around a full time job
Training builds the body. The deficit does the fat loss, and it is mostly a logistics problem for a working dad rather than a knowledge problem.
Start with total intake, because that is where the evidence is clearest. In a tightly controlled inpatient study published in JAMA, 25 adults were overfed for eight weeks on diets of very different protein content. Weight gain differed between groups, but body fat increased similarly in all three, and the authors concluded that calories alone account for the increase in fat. A review of 32 controlled feeding studies in Gastroenterology swapped carbohydrate for fat at matched calories and concluded that for all practical purposes a calorie is a calorie.
Which diet you use matters far less than whether you keep doing it. In a network meta-analysis of 48 trials covering 7,286 people, low carbohydrate and low fat came out at 7.25 kg and 7.27 kg at twelve months, and the authors wrote that this supports recommending any diet that a patient will adhere to. In the two year POUNDS LOST trial of 811 adults, no macronutrient combination won, but attendance predicted weight loss at 0.2 kg per session attended.
Get enough protein while you are in a deficit. A meta-analysis of 49 trials covering 1,863 participants found that protein supplementation alongside resistance training added 2.49 kg to one repetition maximum strength and 0.30 kg of fat free mass, with no further gains from going beyond a total intake of around 1.6 g per kg of body weight per day. That figure is about the extra you get from supplementation during resistance training, not a health requirement, so treat it as a ceiling worth knowing rather than a target you must hit.
Finally, expect to underestimate what you eat. In a study of 120 Danish adults using doubly labelled water, published in the British Journal of Nutrition, measured energy expenditure was 11.5 MJ a day against 9.5 MJ reported on a seven day food diary, and 34% of participants were classified as under reporters. This is not a character flaw. It is what happens to everyone, and it is why the plate at the hawker centre, the kids’ leftovers and the teh at 4pm all need to be counted rather than estimated.
What I will not promise you
I will not give you a timeline or a rate. There is no published figure I trust for how fast a specific person changes, and any coach who gives you one is repeating lore. What I can tell you about the mechanism is that the earliest changes in strength are largely your nervous system learning to use the muscle you already have, before the muscle itself changes size. That is why the weights move up before the mirror does, and why quitting at week three is the single most expensive decision available to you.
Two sessions a week, five movements, a deficit you can hold on a Tuesday when work runs late. That is the whole thing. If you have any existing health condition or you have not exercised in years, have a word with your doctor before you start.
