Why the Weighing Scale Lies, and How to Read It Properly

Most of the people I coach have the same Monday morning. They eat well for a week, train three times, feel a bit lighter in their work shirt, step on the scale and it reads the same as last Monday. Sometimes it reads higher. The whole week goes in the bin before breakfast.
So let me say the thing I end up saying in almost every first session. Your scale is not broken and it is not lying in the ordinary sense. It is measuring precisely what it claims to measure, which is the total mass of everything you are carrying at that moment. The trouble is that you are asking it a different question. You want to know how much body fat you have. It is answering with fat, muscle, bone, organs, the water inside and around your cells, the carbohydrate stored in your liver and muscles, and last night’s dinner still making its way through you.
Once you understand which of those things move quickly and which move slowly, the scale stops being an emotional event and becomes a useful instrument.
The three things that move the number without moving your fat
1. Stored carbohydrate, and the water it brings with it
Your body stores carbohydrate as glycogen, in your muscles and your liver. Glycogen does not sit there dry. A review of glycogen metabolism in Nutrition Reviews notes that each gram of stored glycogen is held together with at least three grams of water. The same review puts whole body glycogen at roughly 600 g, with muscle holding somewhere in the range of 300 to 700 g and the liver typically around 80 g.
That store is not fixed. It goes up when you eat more carbohydrate and rest, and it goes down when you eat less carbohydrate or train hard. The water goes with it. This is also why the first week of a low carbohydrate diet looks so spectacular and then stalls. The same review is blunt about it: the rapid weight loss seen early on low carbohydrate diets is largely water excreted as muscle glycogen is depleted.
Nothing about that is success or failure. It is a storage change. A big plate of char kway teow on Saturday can show up on Sunday’s scale without a single gram of fat being added, and the reverse is just as true.
2. Water outside your cells
Fluid shifts around your body for reasons that have nothing to do with your diet. Research published in the American Journal of Human Biology found that body weight was measurably higher during menstruation than in the first week of the cycle, and that the difference was down to extracellular water, with no other body composition index changing. If you are a woman, or you coach one, that single finding explains a lot of ruined Mondays.
Training does something similar. A hard first session in a while leaves muscle holding fluid while it repairs. Long flights, a very hot day, poor sleep and a heavy salty meal all nudge fluid balance around too. You will find very confident numbers online for exactly how much water a salty meal makes you hold. I am not going to give you one, because the research on sodium and fluid retention in humans is genuinely contested and I could not find a figure I would put my name to.
3. What is still inside your digestive tract
This one needs no study. Food and drink have mass. When they are on the table they are not on you, and an hour later they are. Depending on what and when you ate, and when you last went to the toilet, there is a meaningful amount of material sitting in your gut at any moment, and it lands on the scale exactly like anything else does.
Put those three together and you have a number that moves around from day to day for reasons that are completely unrelated to fat. You may have noticed I have not told you how many kilos a normal day to day swing is. That is deliberate. Researchers who have properly measured day to day variation in healthy adults find it is small in percentage terms, and a decent scale is accurate to a fraction of a kilo. The dramatic ranges quoted on fitness blogs do not trace back to a primary source, so I will not repeat them.
What the research actually says about weighing yourself
This is where I have to be honest with you rather than sell you a habit. A meta-analysis of 24 randomised trials published in the International Journal of Behavioral Nutrition and Physical Activity looked at what self-weighing does. The findings are worth reading carefully.
- Self-weighing on its own, with nothing else attached to it, produced a change of -0.5 kg with a confidence interval of -1.3 to +0.3. The interval crosses zero, which means it was not effective by itself.
- Self-weighing added to a behavioural programme produced -1.7 kg (95% CI -2.6 to -0.8).
- Weighing daily versus less frequently showed no significant difference, at -3.6 kg and -3.3 kg.
- The real lever was accountability. Programmes where people were accountable to someone produced -3.6 kg against -2.3 kg without, p = 0.03.
Read that again, because it kills two popular claims at once. Buying a scale and standing on it every morning is not a weight loss strategy. And weighing every single day is not automatically better than weighing a couple of times a week. The evidence is not one-sided: a six month randomised trial by Steinberg and colleagues did find greater loss in the daily weighing group, and a study of 9,768 smart scale users in the Journal of Medical Internet Research found daily weighers trended down while less frequent weighers trended up. But that second one is observational, and its authors say plainly that causation cannot be established from it. The people who weigh daily are probably also the people doing other things.
When weighing daily is a bad idea
The trials that found no psychological harm from daily weighing were mostly run in adults with overweight who were inside a structured programme. That is not everybody. A two week randomised trial in Applied Psychology: Health and Well-Being studied 69 university women, average age around 20 and mostly at a normal BMI. Daily weighing produced significantly greater negative mood swings (d = 0.84, p = .001), more weight related stress and less body satisfaction. The authors specifically advise caution for young adults.
So my position with clients is simple. If you are young, already at a normal weight, or you have any history of disordered eating, do not weigh daily. There are better measures for you and I will happily coach without a scale at all. If any of this touches your health, speak to your doctor before you make changes.
How to read the number properly
Given all of the above, here is how I ask clients to use a scale.
- Standardise the conditions. Same time, same clothing or none, after the toilet, before food or drink. You are not trying to get the true number. You are trying to get a comparable one.
- Never react to a single reading. One number is mostly noise. It tells you almost nothing on its own.
- Average the week. Take whatever readings you got, add them up, divide. That average is your data point.
- Compare averages across three to four weeks. That is the shortest window where a real trend separates itself from glycogen, fluid and gut contents.
- Attach it to something. On its own it does nothing. Inside a programme with someone checking in on you, it earns its place.
You will notice I have not told you what a correct weekly rate of loss looks like. That is because the numbers coaches throw around for that are lore, not published findings, and I would rather leave a gap than fill it with something invented.
I also ask clients to track things the scale cannot see. Waist measurement at the navel, taken monthly. The same two photos in the same light. What the loads on your main lifts are doing. How your work trousers fit. Whether you are getting through a full shift without crashing. When the scale is flat for two weeks but your waist is down and your rows have gone up, you are winning and the scale simply has not caught up yet.
The scale is a bathroom instrument with one job. Give it that job, take the average, look at the month, and stop letting a Tuesday morning number decide how the rest of your week goes.
